Instructions are in the FAQ.

Put the firmware file on the sd card and plug it in.

When you power on the board it loads the firmware (or hold the board reset button for a few seconds and it will then load the firmware.)

The file must be named "firmware.bin" in the root directory of an sd card that is formatted FAT32.
